Grip Strength

Quick answer: Grip strength is how hard your hands can squeeze and hold — the practical link between you and every weight you lift, carry, or hang from. It’s one of the simplest, most-studied markers of overall strength and long-term health, tied in research to longevity, bone density, and functional independence as you age. A weak grip also quietly limits your deadlifts, rows, carries, and pull-ups. The fix is straightforward: train it directly, stop outsourcing every heavy pull to straps, and track it over time.

What Is Grip Strength?

Grip strength is the maximal force your hand and forearm muscles can generate to squeeze, hold, and carry — measured clinically with a hand dynamometer, and expressed in a working gym as how long you can hang, carry, or hold a heavy weight before it slips.

Put simply: it’s how hard you can squeeze and how long you can hold on. If your hands give out before your back, legs, or lungs do, your grip is the bottleneck — and it’s usually the easiest bottleneck to fix.

Why It Matters

Grip strength shows up in two very different places, and both matter. In the gym, it’s the limiting factor on deadlifts, rows, farmer carries, and pull-ups — your hands can fail before the muscles you’re actually trying to train do. Outside the gym, grip strength is one of the best-studied, cheapest, and most honest proxies we have for whole-body strength and health. It shows up in large population studies as a predictor of longevity, and researchers use it as a primary diagnostic marker for sarcopenia — age-related muscle loss.

That second part is why we treat grip strength as more than a training accessory. It correlates with bone density, fall risk, and how independently someone can move through daily life — carrying groceries, opening jars, getting up off the floor without using their hands as a crutch.

How We Apply It at Impact Fitness Oakland

Grip work isn’t an afterthought in our programming — it’s a tracked variable, especially for clients 40 and up. Our default approach:

  • Direct grip work every week. Farmer carries, dead hangs, and thick-bar or towel-grip variations of pulls, rotated through blocks so the hands adapt without becoming the weekly bottleneck we’re training around.
  • Straps as a tool, not a default. We’ll use straps for a heavy back-focused deadlift set where grip would otherwise cap the set early — but never as the default answer to a weak grip. If the goal is grip, the hands need the load.
  • Periodic grip testing. For clients training with longevity in mind, we’ll track grip the same way we track a 1RM or body composition — a number worth watching over months, not just a number for the gym.

We had a client in his late 50s whose deadlift had plateaued for months — not because his back or legs had stalled, but because the bar was rolling out of his hands at the same weight every session. Two months of dedicated carries and dead hangs, and the deadlift moved again without changing anything else in the program.

A lot of the hands walking through our door spend eight-plus hours a day on a laptop, a phone, and a BART handrail — light, repetitive grip use that does almost nothing to build actual hand and forearm strength. We see the flip side too: climbers from the Bay Area gyms who have crushing grip strength but almost no pressing or pulling strength to match it. Both ends benefit from the same fix — treating grip as its own trainable quality instead of assuming it takes care of itself.

Coach Observation

In Oakland, grip is one of the two or three simplest markers I’ll ever recommend anyone track. It’s cheap, it’s honest, and it’s deeply tied to how the rest of the body is doing. When a client’s grip has been quietly improving for a few months, almost everything else — sleep, stress, consistency — tends to be trending the right way too. When it stalls or drops, that’s usually the earliest signal something else in their week needs attention.

What the Research Says

Grip strength has become one of the more heavily studied single measurements in exercise and aging science, largely because it’s cheap to measure and correlates with so much else.

The Prospective Urban Rural Epidemiology (PURE) study, published by Leong and colleagues in The Lancet (2015), followed nearly 140,000 adults across 17 countries and found that grip strength was inversely associated with all-cause mortality, cardiovascular mortality, and non-cardiovascular mortality — and was, notably, a stronger predictor of death and cardiovascular events than systolic blood pressure. That doesn’t mean squeezing a dynamometer harder makes you live longer; grip strength functions as a proxy for overall muscular health, which is genuinely protective.

The European Working Group on Sarcopenia in Older People (EWGSOP2), in its 2019 revised consensus (Cruz-Jentoft et al.), made low grip strength one of the primary diagnostic criteria for sarcopenia — using cut-offs below roughly 27 kg for men and 16 kg for women as a first-line screening flag. That’s how central grip has become to how researchers define age-related muscle loss in clinical settings.

A 2019 review by Bohannon in Clinical Interventions in Aging summarized grip strength’s associations across a wide range of health domains — bone mineral density, fracture risk, falls, cognitive function, depression, sleep problems, and quality of life — and recommended it as a routine, low-cost screening measure for older adults.

A fair caveat: most of this evidence is observational. Low grip strength is a strong marker of poor health and frailty, but that doesn’t automatically prove that training grip in isolation extends life or reverses those risks — the people with strong grips in these studies are also, generally, stronger and more active in every other way. What we do know directly is that grip strength is trainable at any age, and building it improves how much weight you can safely carry, hang from, and lift — which is reason enough to train it regardless of the mortality data.

Common Mistakes

1. Assuming compound lifts train grip enough. Deadlifts and rows train grip, but only up to the point where the hands fail before the target muscle does — which, for a lot of lifters, happens well before the back or legs are actually challenged.

2. Reaching for straps too early. Straps have a place in a heavy, back-focused set. Used as a default from week one, they remove the exact stimulus that would have made your grip stronger.

3. Training only one type of grip. Crushing (squeezing), pinching (thumb-to-fingers), and supporting (holding a load for time) are different qualities. Most people only train crush strength and wonder why heavy carries still feel unstable.

4. Treating grip like it doesn’t need recovery. The forearms are small muscles asked to work in nearly every pulling and carrying exercise. Hammering grip-specific work on top of a heavy pulling day, every session, invites overuse issues in the elbow and wrist.

No. Straps are a legitimate tool for a heavy, back-focused set where grip would otherwise end the set before your target muscles are challenged. The mistake is reaching for them by default on every heavy pull, which removes the exact stimulus your grip needs to get stronger.

How much grip strength should I have?

There’s no single number that applies to everyone, but clinical screening for sarcopenia flags grip strength below roughly 27 kg for men and 16 kg for women as a warning sign. For training purposes, a more useful benchmark is functional: can you carry your own body weight for 30–60 seconds and hang from a bar for at least 20–30 seconds without your hands failing first.

Does grip strength really matter after 60?

Arguably more than at any other age. Grip strength tends to decline with age faster than many other strength qualities, and that decline is tied to falls, loss of independence, and the diagnostic criteria for sarcopenia. It’s also one of the most trainable qualities at any age — a strength that responds quickly to consistent, direct work.

Can grip training help with elbow or wrist pain?

Often, yes — when it’s programmed carefully. Progressive, well-recovered grip and forearm work can build the tissue tolerance that protects the elbow and wrist during heavy pulling. But grip work stacked carelessly on top of already-irritated tendons can make things worse. If you’re training around existing pain, build volume gradually and watch how the joint responds session to session.
